Chasing soreness as a training goal can actually backfire, since excessive muscle damage requires more recovery time, which can reduce total useful training volume across a week if soreness limits your ability to train other muscle groups effectively or with good form.

How to Manage DOMS: What Actually Helps

Most remedies people reach for have limited evidence, but a few approaches have reasonable support for easing discomfort, even if they don’t dramatically speed up the underlying repair process:

  • Light movement and gentle activity: low-intensity movement, like walking or light cycling, can temporarily ease perceived soreness by increasing blood flow, though the effect is generally short-lived.
  • Gradual training progression: increasing intensity, volume, or new exercises gradually rather than in large jumps reduces the severity of DOMS from the outset.
  • Adequate protein intake: supports the muscle repair process broadly, with general guidance suggesting roughly 1.2-2.0 grams of protein per kilogram of body weight for active adults.
  • Sleep: the National Sleep Foundation’s recommended 7-9 hours per night supports the tissue repair processes that resolve DOMS over the following days.

Foam rolling and massage may offer modest, temporary relief for some people, though the evidence for meaningfully speeding up recovery is mixed rather than conclusive.

How to Apply This: Training Through (or Around) DOMS

You don’t necessarily need to avoid training the same muscle group while mildly sore, but how you approach it matters:

  1. Mild-to-moderate soreness: light-to-moderate training of the same muscle group is generally fine and won’t worsen the underlying repair process.
  2. Severe soreness limiting range of motion or form: consider training a different muscle group that day, or reduce load and volume significantly if training the sore area.
  3. New program or exercise: introduce new movements at moderate intensity for the first 1-2 sessions rather than going all-out immediately, to blunt the initial soreness spike.
  4. Ongoing training: maintain consistency rather than sporadic intense sessions, since regular training reduces DOMS severity over time through the repeated bout effect.

When Soreness Might Be Something Else

Typical DOMS is diffuse, affects the general muscle belly, and gradually improves over several days. Sharp, localized pain, swelling, bruising, dark urine, or soreness that worsens rather than improves after a few days can indicate a more serious issue, such as a muscle strain or, in rare extreme cases, a condition called rhabdomyolysis that requires prompt medical attention. Anyone experiencing unusually severe soreness after a very intense or unfamiliar workout, especially accompanied by dark urine, should seek medical evaluation rather than assuming it’s ordinary DOMS.

Is it bad to work out again if I’m still sore from the last session?
